Basketball strength training: a gym program built around your club

You play club basketball and want a strength training program that serves your game? Here is what Kaizmax actually generates for a basketball player: the week with a Saturday game, the conditioning session exercise by exercise, and club sessions counted in the calories. It all comes from a rules engine, which this page details.
What basketball demands
Jumps, landings, first steps, changes of direction: basketball pulls toward the vertical.
- The posterior chain (glutes, hamstrings) drives the take-off: hip thrusts, Romanian deadlifts, lunges.
- Calves and ankles push off and absorb the landings: calf raises, standing and seated.
- Knees and trunk hold the landing and the contact: squats, step-ups, core work.
Get the technique right before adding load: when you land, hips back and knees in line with your feet, before raising the jump height. In the app's basketball conditioning, the “Targeted strengthening” block picks one exercise per area, two at most: ankles, then knees, then trunk.

Here is an example output by the app's engine for a sample profile: man, 24, 82 kg, 1.90 m, muscle gain, three 60-minute gym sessions a week, intermediate level, one conditioning session requested. In “My club”: practice on Monday and Wednesday, game on Saturday, no set times.
- Monday: club practice.
- Tuesday: Full body A, with front squat, incline press, landmine row, sumo deadlift and shoulder press.
- Wednesday: club practice.
- Thursday: Full body B, as a no-legs variant.
- Friday: rest, the day before the game.
- Saturday: game.
- Sunday: Conditioning — Basketball.
Meals follow the week: 3,310 kcal on active days, 2,900 kcal on Friday, the only rest day, for an average of 3,251 kcal a day, the plan's target.
The 48-hour rule before a game
The rule, as soon as a game is declared in “My club”: no legs and no conditioning in the 48 hours before it. It applies at generation if the game is already declared, otherwise through “Protect my week”, which rearranges the sessions by the same rule. Without a game time, the app takes the most cautious case, the day before and the day before that: here, Thursday and Friday.
- Thursday, session B is not deleted, it becomes a no-legs variant: dead hang, ab wheel rollout and barbell torso rotation replace the barbell squat, the stiff-leg deadlift and the low cable side bend. The three upper-body exercises stay. Here the game is known at generation time; through “Protect my week”, the rule is the same, but the replacement exercises may differ.
- Friday, the day before the game, stays free, and Saturday gets no session.
- Conditioning never goes in the window: neither Thursday nor Friday.
One limit to know: the day after the game is not protected. The engine avoids putting legs or conditioning there, but that criterion comes after others. Here, only Tuesday and Sunday were outside club days, the game and the window: one session had to go on Sunday, and it is the conditioning.
The basketball conditioning session, in detail
One conditioning session requested, so it is strength-focused. The Sunday session, as the app generated it:
- Warm-up (30 s each): mountain climbers, hip circles, 90-90 hip rotation.
- Main block: single-leg hip thrust 4 × 8-12 (90 s rest); band Bulgarian split squat 4 × 8-12 (90 s); standing calf raises 3 × 10-15 (60 s); skater hops 6 × 30 s of work, 30 s of recovery; dead bug 3 × 12-15 (45 s); bodyweight squat 4 × 8-12 (90 s).
- Targeted strengthening: seated calf raise, then dumbbell bench step-ups, 2 × 10-12 (30 s rest).
- Cool-down (30 s each): quadruped quad stretch, elevated straight-leg hamstring stretch.
The template is set in the code: posterior chain, lunge, calves, cardio, core, squat; at 60 minutes, the main block stops at six exercises, and the vertical pull planned seventh is left out. A second conditioning session would be power-focused (no jumps or running for a beginner), a third endurance-focused.
How many calories with club basketball
The app counts three hours of basketball a week (two practices and the game, one hour each by default) and estimates basketball at 0.12 kcal per minute per kilo: 180 min × 0.12 × 82 kg ÷ 7, about 253 kcal a day.
- Without the club: 2,973 kcal a day (protein 148 g, carbs 388 g, fat 92 g).
- With the club: 3,251 kcal a day (protein 148 g, carbs 438 g, fat 101 g).
The gap, 278 kcal, is larger than the club's expenditure: when gaining muscle, the 10% surplus applies to a higher total expenditure. Protein does not move.
How to get your plan
- The questionnaire: at “Do you play another sport?”, pick basketball and tick your club days, practices and games.
- Conditioning: the app asks whether you want conditioning and how many sessions (it suggests one); answer “No” and your plan stays classic. Basketball still counts in your calories. When requested, they replace your last sessions instead of being added on top.
- The game: in “My club”, set that day to “Match”. “Protect my week” shows you the before and after, and applies the 48-hour rule if you confirm, without regenerating your plan.

Frequently asked questions
Should you lift the day before a basketball game?
In Kaizmax, not your legs: with a game declared in “My club”, the engine schedules no legs and no conditioning in the 48 hours before it; a leg session falling in that window becomes an upper-body and core variant.
Will my plan have exactly these exercises?
No. The structure follows fixed rules, but every generation draws its own combination, based on your equipment and level. On this profile, another draw gives Romanian deadlift, Cossack squat, standing calf raise machine, box jump, dead bug and goblet squat, on the same days.
Is Kaizmax for young players (U15, U18)?
